How sleep cycles work

Your sleep is not uniform through the night — it moves through repeating cycles, each lasting roughly 90 minutes. Within each cycle you pass through light sleep, deep sleep and REM (dream) sleep. Waking up in the middle of a cycle, especially during deep sleep, tends to leave you feeling groggy and disoriented. Waking at the end of a cycle, when you are naturally in lighter sleep, helps you feel more alert and refreshed. This calculator works backwards from your wake-up time to suggest bedtimes that align with complete cycles.

How much sleep do you need?

Most adults need 7 to 9 hours of sleep per night, which corresponds to about five or six 90-minute cycles. Teenagers generally need more, and individual needs vary. Rather than focusing only on total hours, it can help to aim for a number of complete cycles — for example, six cycles is about nine hours, five cycles about seven and a half. This calculator shows bedtimes for several cycle counts so you can choose the one that fits your schedule and how much sleep you need.

Why timing matters

Going to bed and waking at consistent times helps regulate your body clock, or circadian rhythm, making it easier to fall asleep and wake naturally. We also include about 14 minutes in the calculation for the average time it takes a person to fall asleep, so the suggested bedtimes account for that. If you regularly wake feeling unrefreshed despite enough hours, aligning your sleep with complete cycles may help, alongside other good sleep habits.

Tips for better sleep

Beyond timing, quality matters. Keep your bedroom cool, dark and quiet; avoid screens, caffeine and large meals close to bedtime; get natural light during the day; and keep a consistent schedule, even on weekends. If you regularly struggle to fall asleep, stay asleep, or feel tired despite adequate sleep, it is worth speaking to a doctor, as this can signal an underlying sleep issue that this calculator cannot address.
